What you actually do first

  1. Week 1: run-walk foundation — Week 1 of 9 · longest run this week: Run 1 minute, walk 90 seconds, repeat 8 times. Everything here is deliberately easy — the point this week is showing up three times, not the running. Schedule three non-consecutive runs, and repeat this week when the final session is not yet comfortable enough to progress.
  2. Week 2: run-walk foundation — Week 2 of 9 · longest run this week: Run 90 seconds, walk 2 minutes, repeat 6 times. The intervals lengthen slightly; hold a conversational pace even though it feels too slow. Schedule three non-consecutive runs, and repeat this week when the final session is not yet comfortable enough to progress.
  3. Week 3: run-walk foundation — Week 3 of 9 · longest run this week: Run 90 sec, walk 90 sec, run 3 min, walk 3 min; repeat twice. The first three-minute block arrives. Shorten it rather than pushing pace if breathing gets ragged. Schedule three non-consecutive runs, and repeat this week when the final session is not yet comfortable enough to progress.
  4. Week 4: run-walk foundation — Week 4 of 9 · longest run this week: Repeat Run 1 at a conversational effort. The longest continuous effort so far. Expect run two and three to feel easier than run one. Schedule three non-consecutive runs, and repeat this week when the final session is not yet comfortable enough to progress.
  5. Week 5: continuous running — Week 5 of 9 · longest run this week: Run continuously for 20 minutes. The big jump: run three is twenty unbroken minutes. Slow down before you shorten it. Schedule three non-consecutive runs, and repeat this week when the final session is not yet comfortable enough to progress.
  6. Week 6: continuous running — Week 6 of 9 · longest run this week: Run continuously for 25 minutes. Twenty-five minutes continuous by the end of the week. Fuel and hydrate like it is a real session. Schedule three non-consecutive runs, and repeat this week when the final session is not yet comfortable enough to progress.
  7. Week 7: continuous running — Week 7 of 9 · longest run this week: Run continuously for 25 minutes. No more walk breaks in the plan. Consistency now matters more than speed. Schedule three non-consecutive runs, and repeat this week when the final session is not yet comfortable enough to progress.

When you miss

Move the run, repeat the previous session, or repeat the week. Never stack missed runs on consecutive days.

Your proof, notes, conversations, and adaptation history stay private unless you deliberately share an action.

Run at a conversational effort, leave a rest day between runs, and stop for chest pain, faintness, severe breathlessness, or sharp or worsening pain. Seek qualified guidance when health or injury concerns apply.
